Every bad habit — smoking, late-night scrolling, the third drink, sugar after every meal — runs on the same loop: trigger → routine → reward. You don't beat the loop with willpower; you beat it by editing its parts. Here is the playbook that shows up consistently in behaviour research and in what ex-quitters actually report.
For three days, don't quit anything. Just note when the urge fires: after coffee, when a work email lands, at 11pm in bed. Most habits have two or three triggers, not twenty. Once you can name them, each one becomes a specific problem with a specific fix — and "I just have no self-control" stops being the story.
A habit is a slot in your day. Delete it and the slot stays open, screaming to be filled. The quits that stick fill the slot deliberately: gum or water where cigarettes were, a book on the nightstand where the phone was, sparkling water at the hour the beer used to open. The replacement doesn't need to be virtuous — it needs to be immediate.
Day counts work because of loss aversion: once you have 19 clean days, day 20 is no longer about resisting a craving — it's about not destroying something you built.
